Workbench top materials

Depends on your needs. If you do mostly machine work, a heavy bench isn't as critical, and a plywood top would be fine. Hand tool work uses the bench as a work-holding device, so it needs mass for stability. As for wood species, my bench is made from construction lumber, and I find it to work well. Plus I don't mind dents, dings or spills. My bench is only 5' x 22", I've not found a need for larger yet.

I'd suggest doubling your protein, squats and bent-over rows.

My 2-by constructed bench needed mass as my needs demanded. Adding more stretchers at the base, doubling up the legs, adding drawers, cabinets, (storing my planer on the bottom shelf, etc...)

Use the cheapest stable wood you can get your hands on.

Also, I agree with what Eric said, the best way to not dent your work piece, don't drop it on the bench.
